Whole food meal plan for a week: 7 days of minimally processed meals, with the grocery list

A whole food meal plan is a week of meals built mostly from ingredients that still look like what they came from: vegetables, fruit, grains, legumes, eggs, fish, meat and plain dairy, with little or nothing from the ultra-processed shelf. This plan covers seven days of breakfast, lunch and dinner for two adults, costs about the same as an ordinary week because it leans on beans, oats and in-season produce, and it does not require any special product. It is a way of eating, not a diet with rules to pass or fail.
The short version
- The NOVA classification, developed at the University of São Paulo and used by the UN Food and Agriculture Organization, sorts food into four groups by how much it has been processed. “Whole food” means mostly group 1 (unprocessed or minimally processed) with group 2 (oil, butter, salt, sugar) as seasoning.
- A study of US national health survey data (NHANES, published 2021 in the American Journal of Clinical Nutrition) found ultra-processed foods made up about 57 percent of adults’ calories. The plan below brings that close to zero without banning anything by name.
- Seven dinners, all under 40 minutes, four of them doubled so lunches are covered. One pot of grains and one tray of roasted vegetables cooked on Sunday carry the week.
- Reading labels: if the list has ingredients you would not keep in your own kitchen, it is probably group 4. Length matters less than what is on it.
- Nobody has to be perfect: a plan that is 80 percent whole food and survives the month beats one that is 100 percent and lasts four days.
What “whole food” means at the store
The phrase gets used loosely, so it helps to anchor it to something concrete. The NOVA system puts food in four groups. Group 1 is unprocessed or minimally processed: an apple, dried lentils, plain yogurt, frozen peas, a chicken thigh. Group 2 is culinary ingredients: olive oil, butter, salt, sugar, flour. Group 3 is processed food made by combining the first two: canned beans in brine, cheese, fresh bread from a bakery, canned tuna. Group 4 is ultra-processed: products made mostly from industrial ingredients and additives, such as soft drinks, packaged snacks, instant noodles, most breakfast cereals and many frozen entrées.
A whole food meal plan lives in groups 1 and 2, uses group 3 freely when it is simple (canned beans, cheese, good bread), and keeps group 4 rare. That is the whole definition. It says nothing about calories, carbs or cutting out food groups, which is why it is easier to keep than most diets.
The 7-day whole food meal plan
For two adults, with portions that stretch to a third person on most nights. Sunday afternoon does the prep that makes weeknights short: a pot of brown rice or farro, a tray of roasted vegetables, a jar of vinaigrette, hard-boiled eggs, washed greens.

Four products that look clean and are not
The hardest part of eating whole food is not the cooking, it is the packaging. Words like natural, artisan, protein and plant-based are not regulated the way most shoppers assume. A quick look at the ingredient list settles it.
- Flavored yogurt: often more added sugar per cup than a soft drink. Buy plain and add fruit.
- Granola and “protein” bars: typically syrups, isolates and emulsifiers holding oats together. Oats and nuts in a bowl do the same job.
- Plant-based meat alternatives: group 4 almost by definition. Beans, lentils and tofu are the whole-food versions.
- Store-bought dressings and sauces: sugar, modified starch and preservatives. Oil, vinegar, mustard and a pinch of salt take ninety seconds.
A word on expectations
Eating mostly whole food tends to mean more fiber, less added sugar and less sodium than a typical North American week, which is consistent with the Dietary Guidelines for Americans 2020 to 2025. What it does for any one person depends on where they started, and it is not a treatment for anything. What is an example of a whole food meal?
Sheet-pan chicken thighs with sweet potatoes and broccoli, seasoned with olive oil, salt and garlic. Every ingredient is NOVA group 1 or 2, nothing came out of a box, and it takes 35 minutes. What foods are not allowed on a whole food meal plan?
Nothing is forbidden, but ultra-processed products are kept rare: soft drinks, packaged snacks, instant noodles, most breakfast cereals, flavored yogurts, processed meats and frozen entrées with long ingredient lists. Simple processed foods such as canned beans, cheese, bakery bread and canned fish fit the plan without any issue.
Will I lose weight if I only eat whole foods?
Some people do, because whole foods tend to be more filling per calorie and carry less added sugar, but it is not guaranteed and it is not the goal of this plan. Weight depends on total intake, activity, sleep and health history. For a weight-related goal, a registered dietitian can adapt the plan to you.
Is a whole food meal plan expensive?
Not necessarily. The plan above leans on oats, lentils, beans, eggs, in-season vegetables and one whole chicken, which are among the cheapest items in the store per serving. Costs climb when whole food gets confused with organic or specialty brands; neither is required for the plan to work.
How do I read a label to tell if something is ultra-processed?
Look at the ingredient list, not the front of the package. If it contains substances you would not cook with at home, such as isolates, hydrogenated oils, modified starch, emulsifiers, flavorings or color, it is NOVA group 4. A short list of familiar ingredients is a good sign; a long one is not automatically bad.
How much prep does this plan need on Sunday?
About an hour, while the chicken roasts: a pot of grains, a tray of roasted vegetables, a jar of vinaigrette, six hard-boiled eggs and washed greens. That hour turns most weeknight dinners into 25-minute assembly and covers four lunches. Skip it and the plan still works, just slower.
