Cheap meal plan for a week: 7 dinners under $3 a serving, with the grocery list
A cheap meal plan for a week is seven dinners that each cost under about $3 a serving at a regular supermarket, built around dried beans, eggs, whole chicken, oats, rice, cabbage and whatever vegetable is in season. This one feeds four people for roughly $85 to $100 of groceries in the United States (a little more in Canadian dollars), with lunches from the leftovers and one chicken that does three meals. It is cheap because of the ingredients and the repeats, not because the portions are small.
The short version
- The USDA Thrifty Food Plan, the basis for SNAP benefits, put the cost of feeding a family of four (two adults, two school-age kids) at a little under $1,000 a month in mid-2025, about $230 a week for all meals. This dinner plan uses roughly $85 to $100 of that for seven dinners and the lunches that follow.
- The Bureau of Labor Statistics Consumer Price Index showed food-at-home prices up about 2 to 3 percent year over year through 2025; eggs and beef moved most, beans, rice and oats barely moved. The plan leans on what did not move.
- Seven dinners, three of them doubled: you cook five times. One whole chicken covers three meals.
- Average cost per serving across the week: about $2.40. The most expensive dinner is the chicken night at roughly $3; the cheapest is the bean soup at under $1.50.
- No coupons needed and no special store. The savings come from the list, the repeats and buying dried instead of canned where it matters.
The 7 dinners, with what they cost
Prices are 2026 estimates from large US supermarket chains, rounded, for four servings. Your store will differ by a few dollars either way; the ranking between dinners will not.

|---|---|---|---|
| Sunday | Whole roast chicken, potatoes, carrots, pan gravy (1 h 15) | $12 | $3.00 |
| Monday | Pasta with tomato sauce and the last roasted vegetables, parmesan (25 min, double the sauce) | $6 | $1.50 |
| Tuesday | Chicken and rice soup from the carcass, celery, carrots (40 min) | $5 | $1.25 |
| Wednesday | Egg fried rice with peas, cabbage and soy sauce (20 min) | $6 | $1.50 |
| Thursday | Black bean soup with cumin, lime and a cornbread (45 min, dried beans, double) | $5.50 | $1.40 |
| Friday | Pizza on homemade dough with tomato sauce, cheese and onions (30 min) | $8 | $2.00 |
| Saturday | Lentil and sausage stew with cabbage and potatoes (50 min, double for the freezer) | $11 | $2.75 |
The grocery list for four, by aisle
Everything for the seven dinners plus next-day lunches (soup in a thermos, pasta, fried rice, pizza slices). Pantry assumed: oil, salt, pepper, a few spices, flour, yeast, sugar.
| Aisle | Items | Approx. cost |
|---|---|---|
| Produce | Potatoes (5 lb bag), carrots (2 lb), onions (3 lb bag), celery (1 bunch), green cabbage (1 large), garlic, limes (2), bananas (6), apples (6) | $16 |
| Meat | Whole chicken (4.5 lb), smoked sausage (1 lb) | $15 |
| Dairy and eggs | Eggs (18), block of cheddar or mozzarella (1 lb), parmesan (small wedge), milk (half gallon), plain yogurt (32 oz) | $18 |
| Dry goods | Pasta (2 lb), long-grain rice (5 lb bag), dried black beans (1 lb), dried lentils (1 lb), cornmeal (1 bag), canned crushed tomatoes (2 large), soy sauce | $17 |
| Frozen | Peas (1 bag) | $2 |
| Bakery | Sliced bread (1 loaf) | $3 |
| Lunch extras | Peanut butter, oats (1 container), carrots already counted | $8 |
Five rules that save more than coupons
- Buy the whole bird. A 4.5-pound chicken costs about what two breasts cost and feeds Sunday, Tuesday’s soup and Wednesday’s fried rice.
- Cook dried beans and lentils. A pound of dried black beans makes about six cups cooked for the price of a single can and a half. Soak overnight or cook from dry in a pot while you do something else.
- Shop the list once. Every extra trip adds about 15 percent in things you did not plan to buy. The weekly list fits on a phone screen.
- Let cabbage be the vegetable. It costs a fraction of lettuce, keeps three weeks in the fridge, and goes in slaw, soup, stew and fried rice.
- Double on purpose, not by accident. Sauce, bean soup and stew are doubled so lunches and one freezer dinner come out of the same pot and the same oven time.
Tips are not a plan
Most advice on eating cheaply is a list of habits, and the save on groceries post has the ones that actually move the bill. But habits need a menu to attach to, which is why this week is written out dish by dish with the numbers next to it. If you are feeding kids and want the same idea with a bigger list, the family meal plan is the companion post.
Doing it every week without the spreadsheet
Week one costs out nicely on paper. The second and third week are where cheap plans die, because recalculating is tedious. In Olivi, Olive, its virtual cooking coach, builds the weekly menu around the ingredients you already have and the proteins that are cheap this month, with your own recipes mixed in, and the pantry feature keeps track of what is left so the list only has what is missing. The grocery list comes out sorted by aisle with quantities for four, and shopping mode checks items off as the cart fills. Olivi runs on the web, iPhone, iPad and Android, and it was designed in Montréal.
Frequently asked questions
How much should a week of groceries cost for a cheap meal plan?
For four people, roughly $85 to $100 for seven dinners and the leftover lunches at a large US supermarket in 2026, before breakfasts and snacks. The USDA Thrifty Food Plan budgets about $230 a week for all meals for a family of four, so dinners at this level leave room for the rest.
What are the cheapest meals to make for dinner?
Bean soups, lentil stews, egg fried rice, pasta with tomato sauce and anything built on a whole chicken carcass. In this plan the black bean soup comes in under $1.50 a serving and the chicken soup around $1.25, because the chicken already paid for itself on Sunday.
Is it cheaper to buy dried beans or canned?
Dried, by a wide margin. A pound of dried black beans costs about as much as one and a half cans and yields around six cups cooked, roughly four cans’ worth. The trade-off is time, not effort: soak overnight or simmer for an hour while something else is happening.
How do I meal plan on a budget without eating the same thing every night?
Repeat ingredients, not dishes. The same chicken becomes a roast, a soup and a fried rice; the same cabbage becomes slaw, soup and stew. Seven different dinners come out of about twenty ingredients, which is what keeps both the bill and the boredom down.
Does a cheap meal plan have to be unhealthy?
No. This week is heavy on beans, lentils, eggs, cabbage, carrots and whole chicken, with one pizza night. The ingredients that cost the least per serving, legumes and grains and seasonal vegetables, are also the ones most dietary guidelines ask people to eat more of.
Can I use this plan in Canada?
Yes, with the numbers a little higher in Canadian dollars. Canada’s Food Price Report 2025 forecast grocery inflation of 3 to 5 percent, and chicken and dairy cost more under supply management. Expect about $110 to $130 CAD for the same list; the ranking of the dinners stays the same.
